Overview

Purpose. Build eccentric quadriceps and gluteal strength in the exact position used to absorb a step.

How to Perform

  1. Hold a dumbbell in each hand and stand tall.
  2. Step forward and lower over three seconds, catching the weight on the front leg.
  3. Pause briefly in the bottom.
  4. Push back to the start with the front leg.

Coaching Cues

  • "Three seconds down, one second up."
  • "Front knee over the mid-foot."
  • "Torso stays tall."

Common Mistakes

  • Dropping quickly instead of catching the load.
  • Letting the front knee drift inward.

Progressions & Regressions

Progressions
Increase load, tempo or step length, then progress to a jump lunge to stick.
Regressions
Split squat with a slow eccentric, or a reverse lunge.

When to Use It

When to use
Strength blocks and early return-to-play work.
When not to use
Anterior knee pain that increases through the range.
Programming
5–8 reps per side, 3 sets, moderate load, 90 seconds rest.
