Overview

Purpose. Allow heavy unilateral squatting for athletes limited by front-rack or overhead positions.

How to Perform

  1. Set a split stance inside a loaded trap bar and grip the handles.
  2. Stand up and set the chest tall.
  3. Lower until the back knee is just above the floor.
  4. Drive up through the front leg without letting the trunk pitch forward.

Coaching Cues

  • "Front shin vertical."
  • "Weight through the mid-foot."
  • "Trunk stays tall."

Common Mistakes

  • Letting the bar swing between reps.
  • Pushing off the back foot.

Progressions & Regressions

Progressions
Add load, elevate the rear foot, or add a pause.
Regressions
Dumbbell split squat, or reduce range.

When to Use It

When to use
Lower-body strength blocks, especially in-season.
When not to use
Knee pain in the split position.
Programming
6–8 reps per side, 3–4 sets, 90 seconds rest.
