Overview

Purpose. Connect high-frequency ladder footwork to genuine acceleration, which is the transfer step most ladder work is missing.

How it fits the system. The bridge between the Agility & Footwork section and the Speed & Acceleration section. Related work in the library: Ladder One-Foot Run and Acceleration Sprint.

How to Perform

  1. Set a cone ten to fifteen metres beyond the end of the ladder.
  2. Complete a chosen ladder pattern at maximum controlled tempo.
  3. Out of the last square, drive into an acceleration to the cone without any pause.
  4. Walk back to the start and repeat, changing the ladder pattern between sets.

Coaching Cues

  • “The last square is the first step of the sprint.”
  • “Lean into the acceleration from the ankles.”
  • “No shuffle between the ladder and the sprint.”

Common Mistakes

  • Decelerating out of the ladder before starting the sprint.
  • Using so long a ladder that the sprint becomes a jog.

Progressions & Regressions

Progressions
Add a reactive cue for the sprint direction, then add resistance, then add a ball or an opponent.
Regressions
Shorten the sprint to five metres and reduce the ladder tempo.

When to Use It

When to use
Warm-ups, foot-speed and coordination blocks, and low-load days between heavy sessions.
When not to use
Acute lower-limb injury, or when the pattern cannot be completed without stumbling.
Programming
4–8 repetitions with 45–90 seconds recovery. Stop when the sprint slows.
