Overview

Purpose. Establish the most basic ladder rhythm and teach fast, light, mid-foot ground contacts.

How it fits the system. The entry-level pattern in the Agility & Footwork section. Every other ladder drill assumes this rhythm is reliable. Related work in the library: Ladder Two-Feet Run and Ladder High-Knee Run.

How to Perform

  1. Stand tall at the base of the ladder with the arms bent and the eyes up.
  2. Step into the first square with the left foot, then the second square with the right foot.
  3. Continue one foot per square to the end, driving the arms in time with the feet.
  4. Accelerate out of the last square for three strides rather than stopping abruptly.

Coaching Cues

  • “Land on the ball of the foot, not the heel.”
  • “Quick feet, quiet feet.”
  • “Eyes up the whole way through.”

Common Mistakes

  • Looking down at the feet, which removes the transfer to sport.
  • Long, heavy contacts that turn a speed drill into a jog.

Progressions & Regressions

Progressions
Increase cadence, then add an acceleration out of the ladder, then add a reaction cue at the exit.
Regressions
Walk the pattern slowly until the sequence is automatic.

When to Use It

When to use
Warm-ups, foot-speed and coordination blocks, and low-load days between heavy sessions.
When not to use
Acute lower-limb injury, or when the pattern cannot be completed without stumbling.
Programming
4–6 passes per pattern, 2–4 patterns per session, full recovery between passes.
