Overview

Purpose. Develop hand rhythm, timing and shoulder endurance in a continuous, high-frequency format.

How to Perform

  1. Set the bag at roughly mouth height and stand close enough that a bent arm reaches it.
  2. Strike with the side of the fist as the bag rebounds, counting three rebounds between strikes.
  3. Keep the elbows up and the hands circling in front of the face.
  4. Alternate hands once single-hand rhythm is consistent.

Coaching Cues

  • “Hit it on the third bounce.”
  • “Elbows up, hands high.”
  • “Rhythm first, speed second.”

Common Mistakes

  • Chasing the bag with fast random hits rather than listening for the rebound rhythm.
  • Dropping the elbows, which loses the pattern and tires the arms.

Progressions & Regressions

Progressions
Increase tempo, then alternate hands, then add double-hand patterns and direction changes.
Regressions
Slow the rhythm and strike on every second rebound with one hand only.

When to Use It

When to use
Technical rounds, pad work and bag work in a striking session.
When not to use
Hand, wrist or shoulder injury, or any suspected concussion.
Programming
3–5 rounds of 2–3 minutes with 60 seconds rest.
