Overview

Purpose. Develop footwork quality and endurance without needing a partner, a bag or any equipment.

How to Perform

  1. Mark out a small area, or use existing floor lines, and adopt the boxing stance with the hands up.
  2. Work forward and backward step-and-slide patterns for thirty seconds without crossing the feet.
  3. Add lateral movement, then pivots, then combinations of all three.
  4. Keep the hands in the guard for the entire round.

Coaching Cues

  • “Hands up even though nothing is coming back.”
  • “Feet never cross, feet never click.”
  • “Small steps, constant stance width.”

Common Mistakes

  • Dropping the hands because there is no opponent, which builds the habit that gets you hit.
  • Taking large steps that cannot be recovered from.

Progressions & Regressions

Progressions
Add punches, then add a mirror, then add a resistance band around the ankles.
Regressions
Practise single patterns slowly with a coach checking stance width.

When to Use It

When to use
Home training, warm-ups, technical maintenance and conditioning rounds.
When not to use
When the pattern is unknown, because solo practice consolidates whatever is repeated.
Programming
3–6 rounds of 2–3 minutes with 45 seconds rest.
